Weight Loss/Size Gain

The workouts selected are designed to keep your heart rate up and your body moving. Choosing the weight to do the reps is crucial. Find your 1 rep max, and use 50 to 66% of that for all the weighted workouts. 

As with any workout, you should get warm with a run, 7-10 minutes should work. Your heart rate should be elevated throughout the exercise. By elevated, I mean that you should be feeling your heart beat in your ears!
